Winter Arc Diet Plan: What to Eat for Weight Loss or Weight Gain

A simple winter arc diet plan: protein targets, a full day of eating for weight loss and for weight gain, veg options, a meal-prep list and 5 food rules.

A winter arc diet plan is the same few rules whether you want to lose fat or gain muscle: eat protein at every meal, plan your meals before you are hungry, drink water through the day, and change only the portion size to move your weight. For weight loss, eat roughly 300 to 500 calories a day below what you burn; for weight gain, roughly 250 to 500 above it. Below are the protein target, a full day of eating for each goal (with vegetarian swaps), a Sunday meal-prep list and what to do about the December food season.

The 5 food rules of a winter arc

  1. Protein at every meal. It keeps you full, protects muscle in a deficit and builds it in a surplus.
  2. Plan it the day before. Most arcs break in the evening, over food nobody planned.
  3. Two to three litres of water. You feel less thirsty in the cold, so put it on a schedule.
  4. Vegetables or fruit at two meals. Soups and roasted vegetables make this easy in winter.
  5. No "cheat days". Plan one meal you enjoy each week instead. A whole day off undoes most of a week.

Pick two or three of these as daily non-negotiables and track them with the rest of your winter arc rules.

How much protein do you need?

If you are training through the arc, aim for about 1.6 grams of protein per kilogram of body weight per day. That is where research on muscle gain from strength training stops finding extra benefit. For a 60 kg person that is about 95 g a day; for 75 kg, about 120 g. Split it over three or four meals of 25 to 40 g each.

Easy sources: eggs (about 6 g each), Greek yoghurt or hung curd (about 10 g per 100 g), paneer (about 18 g per 100 g), chicken breast (about 30 g per 100 g cooked), tofu, lentils and chickpeas, milk, and a scoop of whey if you need to top up.

Winter arc diet plan for weight loss

Aim for a small deficit of roughly 300 to 500 calories a day, which usually means losing around 0.5 kg a week. Bigger deficits make training feel awful and are hard to keep for 92 days.

  • Breakfast: overnight oats (40 g oats, milk, a scoop of whey or 150 g Greek yoghurt, berries). Veg: besan chilla with paneer.
  • Lunch: a bowl with 120 g cooked chicken or tofu, a fist of rice or two rotis, and half the plate vegetables.
  • Snack: two boiled eggs or roasted chana, and a piece of fruit.
  • Dinner: a big bowl of lentil or chicken soup with vegetables, and a slice of wholegrain bread.
  • Evening (if hungry): Greek yoghurt or a glass of milk.

Hungry all the time? Add more vegetables and protein before you add more carbs. Losing nothing after three weeks? Shrink the rice or roti portions at lunch and dinner slightly and give it another two weeks.

Winter arc diet plan for weight gain

For muscle, eat a controlled surplus of about 250 to 500 calories a day and train hard. Gaining more than about 0.25 to 0.5 kg a week usually means more fat, not more muscle.

  • Breakfast: four eggs (or 150 g paneer bhurji), two slices of toast or two parathas, a banana.
  • Mid-morning: a shake: milk, a banana, a scoop of whey or two spoons of peanut butter, oats.
  • Lunch: 150 g chicken, fish or tofu, two fists of rice, dal, vegetables.
  • Pre-workout: curd with honey and nuts, or a peanut butter sandwich.
  • Dinner: a big plate of protein, rice or rotis, and vegetables cooked in a little oil or ghee.
  • Before bed: a glass of milk or a bowl of Greek yoghurt.

Struggling to eat enough? Drink some of the calories (milk, shakes), add calorie-dense foods (nuts, peanut butter, ghee, dried fruit) and eat on a schedule instead of waiting to feel hungry. Pair it with the five-day split in our winter arc workout plan, or the extra food just becomes fat.

Vegetarian winter arc diet

Hitting protein without meat is entirely doable, it just needs a plan. Build each meal around one of: paneer or tofu, Greek yoghurt or hung curd, dal or chickpeas (with rice, for a complete protein), soya chunks, milk, or whey. Eggs, if you eat them, are the cheapest protein there is. Roasted chana and a glass of milk are the easiest snacks.

Sunday meal prep: the 60-minute list

Cook these once and most of the week is decided:

  • Rice or another grain for 3 to 4 days.
  • One protein in bulk: grilled chicken, baked tofu, paneer, or a big pot of dal or rajma.
  • A tray of roasted vegetables.
  • A pot of soup for dinners.
  • A dozen boiled eggs, or jars of overnight oats.

What about December?

The arc ends in the middle of party season. Do not try to be perfect: decide in advance which events you will enjoy fully, eat protein before you go, and keep the rest of the week normal. One big meal does not end the arc. A week of "it's the holidays" does.
