Each rule should be pass or fail, small enough to keep on your worst day, and missing one day does not mean starting again.
Are there official winter arc rules?
No. Unlike 75 Hard, the winter arc is not a branded programme, so nobody owns the rules. That is the point: you write them for your own life, and then you do not change them for 92 days. What the trend has settled on is a shape: a handful of daily habits covering your body, your sleep, your food and one thing you are building. Every "winter arc rules" list online is a version of that shape.
The 5 core winter arc rules
1. Train five days a week
Not seven. Five gives you two days of slack inside the rule, so a bad day or a cold does not break it. Gym, running, a home workout, a sport: anything that makes you work counts. 2. Same wake time every day, weekends included
Within about half an hour, seven days a week. It sounds boring, but it is the rule that carries every other one: a fixed wake time fixes your sleep, and sleep decides whether you train, eat well and focus. Pick a time you can keep on a Sunday, not a heroic 5 am.
3. Protein and water every day, no junk
Protein with every meal, two to three litres of water, and a clear line on junk food, sugary drinks and alcohol. Write the line down precisely, such as "no fast food, no alcohol on weekdays", so there is nothing to argue with yourself about at 10 pm.
4. One hour a day on your own goal
The exam, the degree, the side business, the portfolio, a language. An arc that is only the gym is a training block. This hour is what makes 1 January look different from the outside too.
5. Phone out of the bedroom
Charge it in another room and use a cheap alarm clock. It ends late-night scrolling, protects your wake time and gives you back the first ten minutes of every morning. Many people add a second half: post nothing about the arc until it is done.
How to write your own winter arc rules
- Three to five rules, no more. Every rule you add makes the others more likely to slip.
- Pass or fail. "Read ten pages" is a rule. "Read more" is a wish.
- Small enough for your worst day. Set the bar for the day you are tired, ill or travelling, not the day you feel great.
- Cover different parts of life: body, sleep, food, mind, money or work.
- Write them down before day one, and do not edit them mid-arc. The moment rules become negotiable, they stop being rules.
Winter arc rules for men
The male version most people follow leans on the gym: the five core rules, with training set to a structured lifting programme four to six days a week, a daily protein target (roughly 1.6 to 2.2 g per kg of body weight is the usual range for building muscle), no alcohol, and often a cold shower or a fixed daily step count. Bulking or cutting is your call. Keep the one-hour rule: it is the one most men drop, and the one that pays off longest.

Winter arc rules for students
- Study block before your phone: one focused hour, first thing after classes or before school, phone in another room.
- Move every day: a workout, sport, or a 30-minute walk.
- Lights out by a fixed time on school nights, and the same wake time at weekends.
- Screen-time cap: a daily limit on social apps, set in your phone's settings.
- Revise, do not just re-read: test yourself on one topic a day.

Winter arc rules for beginners
If you have never done a challenge like this, start with three rules: a daily 30-minute walk or workout, the same wake time every day, and phone out of the bedroom. Keep them for two weeks, then add a fourth if you want. A small arc you finish beats a hard one you quit in October.
What happens if you miss a day?
Nothing dramatic. The winter arc has no restart rule: you do not go back to day one. The only rule about missing is never miss twice in a row. One missed day is noise; two is the start of a new habit. Mark the miss honestly in your tracker and do the next day properly.
